most days its really gay...our coach makes us do 2 laps, sprint drills, stretch, core work
but on a workout day hehe

1 mile warmup, 3 sets of sprint drills, 8 100m strides, stretch, 300 dash, 200 dash, 100 dash, 300 dash 200 dash 100 dash 300 200 100, with 30 second breaks inbetween, stretch, 6 sets of pushups (30 secs) alternating with 6 sets of situps (30 secs) so its like pushups situps pushups ect...
and usually he puts workout days on sunny, 80 degree days with no wind at all...it blows

that is not the way to train, all that is doing is breaking ur body down, that is the kind of work out that requires full recovery. for me, one of my hardwork outs is 3x250, 10 minutes rest in between, but the first 200 has to be in under 23 seconds.
